Protein Before or After a Workout? What Women Need


Take a quick scroll through your feed, and it won’t take long to find someone telling you exactly how much protein you need. It’s never been more hyped. Yet all the attention hasn’t made it any easier to figure out your specific needs. And, spoiler alert, there’s no single number that works for every woman.

As a nutrition consultant, I hear a different rule from nearly every client I work with. Do you need 20 grams of protein per meal (the figure every Instagram infographic seems to land on)? Or 100 grams a day, flat? Or 1 gram of protein per pound of goal body weight? That list goes on and on. Layer on the question of whether to eat protein before or after a workout, and it’s no wonder so many women feel confused. The short answer is that both windows—before and after—count. And good news! Neither one is likely to make or break your results the way old fitness advice implied.

The Window Is Wider Than You Think

For years, the recommendation was strict. Eat protein within 30-60 minutes of finishing a workout, or you’d miss your chance to build muscle. I remember timing my own post-workout smoothie or plate of eggs and toast like it was a race against a buzzer. I passed that same rule along to my clients. But in exciting news, newer research tells a different story! A widely cited meta-analysis found the useful window for protein intake can stretch across several hours before and after exercise. This is well beyond the narrow post-workout minutes people used to obsess over. That gives you far more flexibility than the old rule suggested.

Total Protein Matters More Than Timing

Speaking of research, it’s consistent on this point: when total daily protein intake is similar, the specific timing of that protein has little effect on muscle growth or strength. Multiple studies on adults who resistance train (including postmenopausal women!) found protein supplementation helped protect and build muscle regardless of when it was consumed during the day. What does this imply? Yes, timing can offer a small edge for some people. But total intake is the bigger lever, and it’s the one I watch with clients far more closely than the clock.

Can You Eat Too Much Protein?

In the case of protein, more isn’t always better (at least not when it comes to building muscle). The research is pretty clear on this: your body can only use so much protein for muscle at once, somewhere around 0.7 grams per pound of body weight. Past that, extra protein just fills you up; it doesn’t build more. I see this constantly with women chasing 150 grams a day because an influencer told them to, when their number was already covered by lunch. I get the instinct. Protein feels virtuous in a way carbs never do these days, so it’s easy to assume more equals better. But it doesn’t. For most healthy people, eating past that ceiling doesn’t carry much of a downside beyond feeling unnecessarily full. In other words, that extra room in your day is often better spent on produce and fiber—the things protein-chasing tends to crowd out.

What Changes for Women in Perimenopause

This is where protein timing for women looks a little different than the general advice above. As estrogen declines, muscle tends to become less responsive to both protein and exercise. This is a shift researchers call anabolic resistance. In practice, that can mean needing a bit more protein than you used to. It also means spacing that protein more evenly across the day to get the same results. Many experts now recommend aiming toward the higher end of standard protein ranges during this stage (roughly 0.8-1 gram per pound of ideal body weight). Distributing it every 3-4 hours, rather than loading it into one or two meals, like a protein-heavy dinner, tends to help too.

What This Looks Like by Workout Type

Your goals and your workout schedule shape what’s ideal here (more than any single rule can). Consider what follows a starting point, and adjust as you learn what works for your body!

Strength Training

Let’s start with strength training. It benefits most from protein, since building and repairing muscle is the whole point of the session. This is the one I’m strictest about with clients, and with myself. Aim for a protein-containing meal (containing 25-40 grams of protein) or a snack (containing 15-20 grams of protein) within roughly 1-2 hours after lifting. If life gets in the way and it’s closer to three hours, that’s fine too! And don’t forget carbs to restore glycogen.

Walking

Walking matters less here. It’s lower intensity, so the protein timing question barely applies. I’ve stopped stressing about protein around my own walks entirely, and most of my clients relax about it too once I explain why. Eating protein somewhere in your day covers what a walk needs.

Pilates

Pilates falls in between. It uses resistance, just a lighter kind. Having protein within a couple hours of a session is a reasonable habit, though not something to stress over.

Morning workouts raise a different question: should you eat before you move? I get asked this constantly by clients who train before their kids wake up. If you’re strength training hard first thing, a small dose of protein (like 10-15 grams) 1-3 hours beforehand can help you feel stronger through the session. If mornings are tight, working out fasted and eating protein soon after works just as well. The research doesn’t show a meaningful downside either way.

Snack and Meal Ideas With Protein Counts

So, what are a few my go-to options as a nutrition consultant who has gained 9 pounds of muscle after her second baby? All of these work equally well before or after your workout! For around 15-20 grams of protein, I’ll have a serving of Greek yogurt (170 grams) with fruit and a handful of granola or two eggs + egg whites with a slice of sprouted grain toast. For closer to 25 grams, I’ll add a scoop of chocolate collagen peptides into my Greek yogurt bowl or a few spoonfuls of cottage cheese (or an ounce of grated parm) in my eggs. If you want to go higher, 25-30 grams: a smoothie blended with protein powder and two tablespoons of peanut butter. For more ideas built around a full morning meal, I’ve also put together a breakdown of high-protein breakfasts worth keeping on rotation.

When I’m in a pinch, I’ll reach for leftover grilled chicken with hummus, deli turkey with cheese, or a protein bar and fruit.

What I Tell Clients, Instead

Of course, none of this needs to be precise to work. And I say that as someone who used to think it did! Total daily protein matters far more than hitting an exact window. A consistent habit beats a perfect one, every time, in my kitchen and in every client plan I write.
