How Gardening, Pickleball and Hiking Load the Body

What this covers

  • Pickleball: Quick Starts and Repeated Swings
  • Hiking: The Descent Is the Hard Part
  • When Soreness Is Normal and When It Is Not

  • How a Physical Therapist Approaches Weekend Injuries

Weekend activities are good for you. They are also where a lot of aches start, because the body spends the week doing one thing and the weekend doing something entirely different.

You sit all week and then spend Saturday on your knees in the garden. You walk to the car all week and then play three hours of pickleball. You barely climb a flight of stairs all week and then hike a trail with a steep descent.

Each of these activities loads the body in its own way. Knowing where the load goes makes it much easier to keep doing what you enjoy.

Why Weekends Are Where the Aches Start

The body adapts to what it does regularly. Muscles, tendons and joints get used to the demands of a normal week. When the weekend asks for something much bigger, the tissues are working past what they are prepared for.

This is sometimes called a load spike. It is not the activity that causes trouble so much as the jump from very little to a lot. A gardener who works an hour every evening rarely hurts the way a gardener who does six hours once a month does.

Activity

Where the load goes

Most common complaint

Gardening

Lower back, knees, wrists

Stiff back the next morning

Pickleball

Shoulder, elbow, calf and Achilles

Elbow pain, calf strain

Hiking

Knees, ankles, hips

Knee pain on descents

Gardening: Long Bends and Kneeling

Gardening asks you to bend forward and stay there. Weeding, planting and digging hold the spine in a flexed position for long stretches, often while your hands do repetitive gripping work.

The back usually complains first, typically the next morning rather than during the work. Knees follow, from long periods of kneeling on hard ground. Wrists and hands complain after heavy pruning or digging in clay soil.

What helps:

  • Break the work into shorter sessions and change tasks often, alternating bending jobs with standing ones.
  • Use a kneeling pad or a low stool rather than kneeling directly on the ground.
  • Bring work up to you where you can, with raised beds or containers.
  • Stand up and walk for a minute every twenty minutes or so, even when you feel fine.

Pickleball: Quick Starts and Repeated Swings

Pickleball has grown quickly in popularity, and much of the growth is among people who had not played a racket sport in years. It is easy to learn, which makes it easy to play more than the body is ready for.

The game involves short, sharp movements: quick starts, sudden stops and lunges toward the kitchen line. Those load the calf and Achilles tendon. The repeated paddle swings load the forearm and elbow, and overhead shots load the shoulder.

What helps:

  • Warm up with a few minutes of easy movement and light rallies before playing games.
  • Build up playing time gradually rather than jumping to long sessions.
  • Wear court shoes with lateral support rather than running shoes.
  • Treat a sore elbow early. Elbow pain from repetitive gripping tends to linger when it is played through.

Hiking: The Descent Is the Hard Part

Most people expect hiking to be hardest on the way up. For the joints, the way down is usually harder.

Descending asks the muscles at the front of the thigh to control your body weight as it drops with each step. That puts a lot of load through the kneecap. People who feel fine climbing often finish a hike with sore knees for exactly this reason.

Northwest Arkansas offers a lot of hiking within a short drive, from Ozark trails with real elevation change to the paved Razorback Greenway that links the region’s cities. The two make very different demands. A flat greenway walk is a good way to build up. A steep trail is a bigger jump than many people expect.

What helps:

  • Use trekking poles on descents to share the load with your arms.
  • Take shorter steps going downhill.
  • Build up distance and elevation over several outings rather than starting with the hardest trail.
  • Strengthen the thigh and hip muscles during the week.

Footwear matters on trails as well. Shoes or boots with good grip reduce the small slips that jar the knees and ankles, and a pack that sits close to the back with the hip belt fastened keeps its weight from pulling the shoulders forward. On longer hikes, carrying less is the simplest way to reduce the load on every joint. Water and a few essentials are enough for most day hikes, and a pack loaded for every possible situation turns a pleasant walk into a weighted march.

It also helps to plan the turnaround point before you start. Many people walk out until they feel tired and then discover the return leg, often downhill, is the harder half.

When Soreness Is Normal and When It Is Not

Some soreness after a big weekend is normal. Muscles that worked hard are often achy for a day or two, and that kind of soreness eases as you move.

Usually normal

Worth getting checked

General muscle ache that eases in a day or two

Pain that lasts more than a couple of weeks

Stiffness that loosens with movement

Pain that gets worse with each outing

Soreness on both sides

Sharp pain in one specific spot

Feeling tired

Swelling, locking or a joint giving way

Numbness, tingling or pain spreading down a limb

If you notice the signs in the right column, it is worth having the problem assessed rather than waiting for the next weekend to see whether it settles.

Building Weekday Capacity for Weekend Plans

The most reliable way to avoid weekend aches is to make the weekend less of a jump. That does not mean doing your weekend hobby every day. It means giving the body a little of what the weekend will ask for during the week.

For gardeners, that means practicing the positions. A few minutes a day of squatting to a low chair and standing back up, plus kneeling and getting up from the floor, prepares the legs and back for a long Saturday in the beds.

For pickleball players, it means the calves and the shoulders. Calf raises on a step build the tissue that takes the quick starts and stops. Light resistance band work for the shoulder prepares it for repeated swings.

For hikers, it means the thighs and hips. Step-ups onto a low step, and slowly lowering back down, train exactly the control the knees need on a steep descent.

Weekend activity

Weekday preparation

Time needed

Gardening

Sit-to-stand, kneel-to-stand practice

About 10 minutes a day

Pickleball

Calf raises, shoulder band work

About 10 minutes a day

Hiking

Step-ups, slow step-downs, walking

About 15 minutes a day

Ten or fifteen minutes on most weekdays adds up to more preparation than most people give their weekend hobbies all year.

Make the Season Start Gradually

Many weekend aches have a season. The first warm weekend sends everyone into the garden. A new pickleball league starts. Trails dry out in spring and everyone heads for the hills at once.

The first few outings of a season are where most strains happen, because the body has spent the off-season doing something else. Treat them as build-up sessions. Garden for two hours instead of six. Play a few games instead of a full afternoon. Pick a shorter, flatter trail first. Then add a little each weekend.

How a Physical Therapist Approaches Weekend Injuries

A physical therapist looks at the activity as well as the injury. The questions are about what you were doing, how much you usually do, and what you want to get back to. Someone who wants to garden all spring needs a different plan from someone who wants to play competitive pickleball.

The assessment tests strength, flexibility and the movements that reproduce the pain. From there the plan usually combines hands-on treatment with exercises aimed at the specific demands of your activity. Knee pain on hiking descents, for example, often comes down to thigh and hip strength, which is the kind of thing explained on a page explaining common causes of knee pain.

If you want an assessment, a physical therapy practice with clinics across the region is one option, and you can check location and hours on a Bentonville clinic’s map listing.

Finally, pay attention to the day after. How you feel the morning after an outing is better information than how you felt during it, because many strains are quiet while you are active and announce themselves overnight. If you wake up stiffer each weekend than the one before, the load is climbing faster than your body is adapting, and it is time to scale back for a week or two before building up again more slowly. Keeping a short note of what you did and how you felt the next morning makes that pattern easy to spot.

The Short Version

Weekend aches usually come from the jump between a quiet week and a busy Saturday. Gardening loads the back and knees through long bends. Pickleball loads the elbow, shoulder and calf through repeated quick movements. Hiking loads the knees most on the way down. Build up gradually, change position often, and get persistent pain checked before it becomes the reason you stop.
